At least with Damus you can long press any of your notes and choose the broadcast option - maybe another client has a way of rebroadcasting everything in bulk but I’m not sure
What about follows? When I follow or unfollow someone, is it backing up my entire list, or just that individual user?

When you follow/unfollow the whole list is sent to the relays
