Here are some tools that will help:

Add wss://hist.nostr.land to your relays. You can then recover your following @ https://nostr.land/restore

You can also create manual backups with https://metadata.nostr.com/

You can also use https://plebs-vs-zombies.vercel.app/ to create and manage backups and to remove zombies from your following.

This wont fix your current situation but it will help you in the future.
